The Baseline Rate

This calculator starts from 35 mL of fluid per kilogram of body weight per day for adults under 65, stepping down to 30 mL/kg from age 65 onward to reflect reduced kidney concentrating ability and a less reliable thirst response with age — a range commonly used in clinical nutrition guidance.

What Gets Added On Top

350 mL is added for every 30 minutes of moderate-to-vigorous exercise, within the American College of Sports Medicine's recommended replacement range. How Much Water Do You Actually Need?

There is no single correct number for daily water intake — official guidance is built around population averages, while your actual needs depend on your body size, age, activity level, and climate. The most widely cited reference figure comes from the US National Academies of Sciences, Engineering, and Medicine (NASEM), whose 2004 Dietary Reference Intake report set an Adequate Intake of roughly 3.7 liters of total water a day for men and 2.7 liters for women, counting everything consumed from both food and beverages combined. About 80 percent of that total water typically comes from drinking water and other beverages, with the remaining 20 percent from food — which puts the beverage-specific target closer to 3.0 liters for men and 2.2 liters for women. This calculator starts from a more individualized, weight-based estimate rather than a single flat number for each sex.

The 30–35 mL Per Kilogram Rule

A common clinical rule of thumb, used across nutrition practice in North America and Europe and reflected in guidance from the European Food Safety Authority, estimates fluid needs at roughly 30 to 35 milliliters per kilogram of body weight per day for a healthy adult. This approach scales automatically with body size, which is also the real reason NASEM's flat sex-based averages differ in the first place — men are, on average, larger, not intrinsically less water-efficient — so a weight-based estimate is a more individualized starting point than either fixed number. Clinical guidance generally uses the higher end of that range, 35 mL/kg, for adults under 65, and steps down to about 30 mL/kg for older adults, reflecting a natural decline in kidney concentrating ability and a less reliable thirst response with age.

Adjusting for Exercise

The American College of Sports Medicine recommends replacing fluid at roughly 0.4 to 0.8 liters per hour during exercise, though actual sweat rates vary enormously — from about half a liter to well over two liters an hour — depending on exercise intensity, heat, humidity, and how heavily a given person sweats. This calculator adds 350 mL of water for every 30 minutes of moderate-to-vigorous exercise, near the upper end of the ACSM range, on the reasoning that a slight overestimate is safer than an underestimate when it comes to replacing fluid lost during physical activity.

Adjusting for Climate, Pregnancy, and Breastfeeding

Heat and humidity increase both sweat losses and insensible water loss — evaporation from skin and breathing — even without exercise, so hot or humid conditions raise fluid needs on their own. Pregnancy and breastfeeding raise them further still: NASEM sets the Adequate Intake for total water at about 3.0 liters a day during pregnancy, roughly 300 mL above the non-pregnant baseline, reflecting increased blood volume and amniotic fluid, and at about 3.8 liters a day during breastfeeding, roughly 1.1 liters above baseline, largely to support the water content of breast milk itself — around 750 mL of milk produced per day, most of which is water.

The 'Eight Glasses a Day' Myth

The popular 'eight glasses of eight ounces a day' rule has no traceable origin in any specific clinical trial or nutrition guideline. Researchers who have tried to source it generally point to a 1945 US Food and Nutrition Board recommendation that appears to have been misread over time, since the original text explicitly noted that most of that water is already obtained from food. Eight 8-ounce glasses works out to about 1.9 liters — a reasonable approximation for a smaller, largely sedentary person, but noticeably below NASEM's guidance for an average-sized man, or anyone who exercises regularly.

Worked Example: Calculating a Real Daily Target

Consider a 34-year-old woman who weighs 65 kg, exercises moderately for 45 minutes a day, lives in a temperate climate, and is neither pregnant nor breastfeeding.

Step 1 — Baseline. At 35 mL per kilogram (since she is under 65), her baseline is 65 × 35 = 2,275 mL.

Step 2 — Exercise. Scaling the 350 mL per 30 minutes rate to her 45-minute session: (45 ÷ 30) × 350 = 525 mL.

Step 3 — Climate, pregnancy, and breastfeeding. None of these apply, so each adds 0 mL.

Step 4 — Total. Adding it up: 2,275 + 525 = 2,800 mL, or 2.8 liters a day — equivalent to about 95 fluid ounces, or just under 12 cups, of combined fluid intake from water and other beverages.
